GARVEY’S SUPERVALUE CROSS-COUNTRY

SANDIS ON FORM AS HE WINS FOURTH SUCCESSIVE TITLE.

For the second week running, the fine weather at the Friary provided superb running conditions which resulted in some of the best displays of cross country running for some time on the famed Friary grounds. The race itself attracted a large field with a mixture of old and new faces. The race which was kindly sponsored by Garvey’s Supervalue Dungarvan was the second round of the St. Senan’s Ryan Brothers shield and it also incorporated the county senior championships. (We will have a full report on the county championship next week.) Proceedings got underway at 2.30 and all the spectators were in for a great show given the high calibre of athletes present. The Friary grounds were in tiptop shape thanks to Brother Lennon who had the course impeccably laid out. The men’s and the ladies race began at the same time. The ladies had to cover two laps of the Friary and the men had four laps. Plus there was a two-lap race for Men also. Winner of last year’s Cork Marathon Alan O’ Shea, went in to the lead from the gun and was hoping to put an end to Sandis Bralitis’ long holding reign as champion of this race. In last weeks Cork to Cobh the West Waterford athlete had also reordered a famous victory over the Bantry runner into second place after O’Shea lead the race for over 5 miles on that day before being caught by the West Waterford man. Like wise on Sunday Sandis was happy to let Alan take the lead over the first lap and on the second lap he began to close the gap established by the Bantry athlete. On the third lap both athletes were neck and neck and at this stage it was way too close to predict the eventual winner. At the beginning of the fourth lap they were still beside each other and as they approached the last field both were still hanging in there, giving it all they had. Excitement was mounting at this stage at the finishing line as there could only be one winner and as yet they couldn’t be separated. It was only on the final stretch to the finishing line that Sandis surged forward in a fantastic sprint finish and even then Alan refused to give in, battling all the way. It was Sandis that broke past the finishing tape first, doing so in a time of 24.39, two seconds ahead of Alan O’ Shea. Sandis was thrilled to record a hat trick here last year and was delighted to make it four in a row last Sunday. Going on his fantastic display of this year, five-in-a-row is surely on the cards for Sandis. Well done to Alan O’ Shea on another thrilling performance. Third overall was James McCarthy from East Cork in a time of 25.54. East Cork was well represented on the day and went home with prizes galore for their efforts. Fourth spot went to recent Latvian Marathon silver medallist Raivis Zakis in a time of 26.11.Gowran’s Mick Kelly filled the fifth spot, finishing just two seconds behind Raivis and two seconds ahead of fellow club-mate Paul Deegan. (A former winner of the Dungarvan 10 miler.) Frank Hayes of East Cork was first over 35 in a time of 27.28. Paul Deegan of Gowran won the over 40 category. It was a case of deja vu for some athletes on Sunday. The winners of the over 45, 50 and 55 categories were won by the same people in 2007 which shows what fine form these athletes are in. Denis McCarthy East Cork AC who is no stranger to the Friary ran a great race to finish in a time of 28.38. One of the best battles of the race was between Colin Lyons and Michael Murphy. Michael may have gotten in ahead of Colin but the sprint finish between the two helped Colin to secure the over 50 prize. Connie Kelleher ran a very tactical race and as each lap went by Connie upped the pace in his usual style and came home a deserving winner of the over 55 category. Rory Moloney was in flying form to finish 16th overall and was the first junior athlete. In the Men’s two-lap race victory went to West Waterford’s Micheál Callaghan Well done to all.

CORINNA DOMINATES YET AGAIN

Having had a convincing win in cross-country Kilmacow a few weeks ago, Corinna Walsh, despite a heavy cold these past two weeks or so was the big favourite for this race. Another female athlete in contention on the day was Tullamore Harrier’s Pauline Lamb who was second to Corinna in Kilmacow. Throughout the first lap they were pretty much together along with Diane Behan of West Waterford A.C. in close contention throughout the second lap Pauline Lamb made a number of attempts to shake off Corinna but to no avail. Heading out into the final field Pauline had a slight edge on Corinna, but it wasn’t to last. Making the final turn for home, Corinna upped the intensity and there was yet another sprint finish for the spectators to watch. Corinna was the eventual winner with a three second lead over second placed Pauline Lamb. This was great running from the two girls and both were well pleased with their performances. Diane Behan of West Waterford was clear in third from team mate Norma Wall who ran well to finish fourth overall, The host club did well on the category prizes with Brigid Coffey winning first over 35 and Anne Whelan first over 40.  A great day’s running from all at the club.

WEST WATERFORD TAKE TEAM PRIZE

The host club, West Waterford won the overall team prize. Individual winners don’t count on the team prizes so the winners this year were Raivis Zakis (4th), Sean Stilwell (20th), Kevin Kenneally (21st) and Keith Radley (25th). West Waterford won this title again last year and hopefully next year will be three in a row.

DWYER FAMILY SHIELD

This shield goes to the first local team on the day. It’s four to score and in previous years has been won by Abbeyside and Dungarvan. However, after Sunday’s race the shield is extending its boundaries and moving out towards Ballinroad, as it was the residents of Ballinroad that claimed victory for 2008. The four winning members of the team were Sandis Bralitis, Raivis Zakis, Kevin Kenneally and Tom Byrne. Well-done lads. Ye will face tough opposition next year in reclaiming the title! Many thanks to the Dwyer family for putting up this shield and also for their presence on the day, it was much appreciated. Ray Dwyer was on hand to present Sandis Bralitis with the shield for 2008.

ST.SENANS/WEST WATERFORD RYAN BROTHERS SHIELD.

The winner of the Ryan Brother’s shield was West Waterford Athletic Club. The first leg was the open day in Kilmacow, hosted by St. Senans and the second leg was last Sunday’s Garvey’s Supervalue Cross-Country hosted by West Waterford Athletic Club. The winner on both outings was West Waterford, which was a great achievement. Many thanks to Michael and Tony Ryan for their input and help in these races, it was much appreciated. A pair of spikes, sponsored by both brothers was raffled among all athletes that took part in both races and this year’s winner was Brigid Coffey of West Waterford Athletic Club. Well done to you.

RACE ORGANISATION

Last Sunday’s race went off very smoothly thanks to the efforts of many people who worked away tirelessly in the lead up to the day. First of all, a sincere thanks to Liam Power of Garvey’s Supervalue, Dungarvan sponsor of the race. All at the club were delighted that Garvey’s came on board once again this year to sponsor this prestigious race. There was a huge array of prizes on offer thanks to Garvey’s and all the athletes were delighted with their prizes. Liam was present on the day with his daughter Elizabeth to make the presentations and for this we are very grateful. Thanks to Tony and Ann for looking after the entries and the finishing line along with Pascal Proctor and to Michael Tutty for organising the clock. Thanks to Liam Crowe for recording the athletes’ times and to Triona Wall and Bernie Wade for taking the numbers. Thanks to anybody else who helped out with the results and registration, we hope we haven’t left anyone out. As usual, Brother Lennon had the course well laid out and we are very grateful for all his help. Many thanks also to the St.Augustine’s College for the use of their grounds and parking facilities. It was very much appreciated by all. Last but not least, thanks to all the athletes that travelled to the venue to support our race, well done to all concerned.

MUNSTER NOVICE THIS SUNDAY IN THURLES

The teams have been announced for the Munster Novice Cross Country Championships, which will be held in Turnpike, Thurles this Sunday. All are requested to be at the Park Hotel at 11 a.m. sharp on Sunday morning. The following are the athletes that have been selected:

ELITE PAINTBALL FIT4LIFE ONE LAP CHALLENGE

The penultimate round of the Elite Paintball 1 Lap challenge took place last Tuesday evening in the Friary College Grounds.  5 weeks of this league have now passed and speaking to the participants it is obvious that they have found this league most beneficial.  Some are complete beginners and turned out for 1 lap as they felt they felt less intimidated than turning up for a league over a longer distance.  Many are regulars who wanted to see how fast they could run the 1.2 miles and improve their times over the 6 weeks.  Whatever the motivation everyone is more than happy with their progress and come along each night hoping for good conditions which will give them the edge they need to take time off.  The final round of this League will take place next Tuesday evening at 7.pm.  If you haven’t ran already there is still room for you.  I can guarantee a warm welcome and plenty of advice and encouragement.  So come along around 6.45 and register at the club van.

SUB 7-MINUTE

For the 5th week in a row the 1st and 2nd runners over the line were once again, Sean Stilwell and Kevin Kenneally.  Due to the rainfall and softer conditions times were slightly slower this week but having said that times have improved tremendously since week 1 of this league.  Sean led the pack in a time of 6.20 followed by Kevin in 6.36.  Next up was Kerry native Johnny O Connor who was only 7 seconds off his best time in 6.51.  Yevgeniy Chizhikov has got to be one of the most consistent athletes in the club and looking at his times over the past 5 weeks it would suggest that Yev has given this league his very best efforts as only 7 seconds separated his times over those 5 weeks.

SUB 8-MINUTES

In this group the first athlete to cross the finish line was Kilrossanty native Patrick Riordan in a time of 7.05.  Fresh from his great run in the Cork to Cobh 15 mile race just 2 days previously Patrick has run 4 out of 5 nights in this league and has also shown great consistency.  Tourin man Kenneth O Donnell also recorded a great time in his first 15 mile race and went on to run 7.07 just 2 days later, just 8 seconds slower than his best time for this distance.  I know we speak of the next athlete most weeks but his efforts deserve attention.  I speak of Sean Dwyer whose dedication to the Tuesday and Thursday evening league are proof positive that consistently turning out for the leagues will lead to improvements in your times and fitness levels.  Times for Sean are as follows:

The next athlete in this category was another athlete who was very happy with her great run in Cork to Cobh where she finished very strongly.  I think that marathon you having been putting off may be coming that bit closer Norma.  Finally in this category for the first time comes Dzintars Santers who just dipped under the 8 minutes recording a time of 7.59.  Well done Dzintars.

SUB 9-MINUTES

Another athlete making a welcome return to form is Richie Power who is working really hard at the moment on his fitness levels.  Well the news is Richie that your efforts are paying off and your time this week of 8.14 is 10 seconds faster than your previous best time for this league.  What about this for consistency folks the next athlete over the line was crowned Ladies County Novice Champion on the Sunday and on Tuesday managed to run a time of 8.17 for the 1 Lap Challenge her 3rd week in a run running this exact time!  Following Ann through the tunnel was another Cork to Cobh participant Paul Brunnock in 8.33.  Well-done Paul.  Next came a man who is relatively new to running but who is also showing steady improvements, which is the best way to progress.  His name is John Murray and his times over the 5 weeks are as follows:

Well-done John good running this week in the conditions.  Another athlete running very well is Maud Cunningham who has also shown great improvement in her times.  Her time this week was 8.58 and again this is a p.b. for Maud.

SUB 10-MINUTE

7 athletes crossed the line in this category with the first being a man who runs most leagues and who is known as one of the best pacers around.  Michael (Dixie) Deegan ran a time this week of 9.03.  Indeed looking at Dixie’s times only 6 seconds separates his times over the 5 weeks

Next finisher was the leader in the Athlete of the Year competition Brigid Coffey who has also ran all 5 nights of this league.  Brigid’s time this week was 9.10.  Just 1 second behind was the current holder of the Winter League title which he will be hoping to defend in a couple of weeks time.  Tom Scanlon is a tough competitor and I wonder what are the odds on two in a row?  Following Tom through the tunnel is someone who also does great work for West Waterford Athletic Club each week with her work on the website.  Together with James, Andrea Gaffney keeps the site updated on a regular basis, which is of vital importance to all our members.  Andrea’s time this week was 9.18.  After Andrea came Carmel Corcoran whose time this week was 9.29.  Declan Hayes has completed 5 weeks in this league and continues to show improvement.  His time this week was 9.40.  Onra Power who has ran 4 nights, followed Declan home in a time of 9.50

OVER 10-MINUTES

Diana Chizhikova was first over the line again in this category this week and in a time of 10.21 which is her second fastest time for this league.  Rita Cronolly was delighted with her run as she took 25 seconds off last week’s time.  Newcomers Orla Whyte and Ann O Loughlin did very well on their first evening and crossed the line with Ann Marie Wyley all well under the 14 minute mark.  The two Kathleen’s Young and Deegan are continuing to show great improvements in their times and they are getting fitter and fitter as the weeks progress.  Well done to all.

LEAGUE TABLES

With only one week to go the leaders on the league tables are as follows: In division 1 Sean Stilwell has an unassailable lead with a 4 from 4.  You can’t do much better than that.  Division 2 is led by Mr consistency Yevgeniy Chizhikov while Tony Ryan needs to run this week to stay on the league tables as he heads up division 3.  In division 4 Sean Dwyer has run every night and he holds the lead here.  Michael Dixie Deegan is in control of division 5 with one night to go and remember folks it’s your best 4 out of the 6 nights.  Kathleen Young is the leader in division 6.  We’ll see next week if these leaders are still in control.

COMPETITION WITHIN THE LEAGUE

The competition Tony invented the  “Choose a runner, Pick a time” is proving very popular each night and this weeks winner was Andrea Gaffney who picked out Ann Whelan.  This was very good judgement on Andrea’s part as she put Ann down for the time she ran the previous 2 weeks, 8.17 and as we know Ann duly obliged to make it 3 in a row.

GARVEYS FIT4LIFE AUTUMN LEAGUE.

Round 5 of the Garveys Supervalue sponsored Autumn League took place last Thursday evening by kind permission of St Augustine’s College Abbeyside.  Even though the evenings are getting shorter and winter is drawing in this did not stop 43 eager athletes from turning up to take on the Friary course.  There is just 1 evening left in this league and then we progress to the Allrounder Winter League with Registration Night taking place next Wednesday evening October 22 at 7 pm in the Sports Centre Quanns.  There is still one evening left to get ready for the Winter League so come along to the Friary College next Thursday (16th)

JAMIE TAKES ON 1 LAP

Newcomer Jamie Cullinane took on the 1 Lap and on his first evening running in the Friary clipped around in a great time of 8.42.  Great running Jamie.  Claire Cotter was next in with a time of 11.06, which is a p.b. For Claire for this league so well done also to Claire.  Newcomer to these leagues Rita Cronolly always crosses the line with a smile on her face and why not as she was 40 seconds faster than her time from last week.

CIARÁN GOING WELL

In the 2 Lap League Corinna Walsh has been in control of the League with 3 points from 3 nights but Corinna needs to run next Thursday evening to secure victory in this section of the League.  Ciarán Lane took advantage of Corinna’s absence and once again had a great run finishing in a time of 15.11.  This is 25 seconds faster than his time for last week and great running for 2.4 laps of the Friary grounds.  Next over the line was Dzintars Santers in a time of 17.22 followed by Brigid Coffey in 19.12.  Others to impress on the night were Geraldine Barry (20.06) and Diana Chizhikova (22.32).

IT’S ALL ABOUT YEV

If Corinna is in control of the 2 Lap League then the 3 lap section is in the grasp on Yevgeniy Chizhikov who has just 4 points from 4 nights running.  You can’t do much better than that.  In 2nd place was Darren Healy who was 38 seconds faster than his time for last week and considering the softer conditions that was excellent running.  Liam Power has run every night of this League and his progress in his times reflect his attendance.

Others to impress over the 3.6 mile distance were John Murray (29.17), Tom Scanlon (29.33) and Andrea O Neill (33.30).

RAIVIS IS BACK

Sean Stilwell has 4 first place finishes in this distance and is also well on his way to victory.  However in Thursday evening last Sean had to be content with second place as the first past the post on this occasion was Raivis Zakis who has been taking things easy since his 3rd place finish in the Latvian marathon.  You would not think this by his time on Thursday as he flew around in 26.51.  Sean’s time on the night was 27.33 was his fastest for the league so far so well done to Sean.  Next home for the 4.8 miles was Kevin Kenneally in a time of 28.45.  Newcomer to the league Enda Donnelly had a most impressive first run in the Friary grounds with a time of 33.16.  Another athlete who has been most impressive in this league is Jim Barry, while most other runners on Thursday evening were slower Jim has consistently reduced his finishing time and last week was no different.  Jim’ s times were as follows:

Other athletes to impress on the night were Earl Navin who is returning to fitness after a little rest due to injury, (35.12).  Paddy Power had a great run in 36.37 and Thomas O Grady continues to improve (38.19).

The League Tables are now almost complete so there are divisions over all 4 distances , One, Two, Three and Four Laps with once again your 4 best nights to count.  All will be decided next Thursday evening in the final round of the Autumn League once again kindly sponsored by Garveys Supervalue and Garveys Coolagh Road. 
The Presentation of prizes for the 2 Leagues, that is the Elite Paintball 1 Lap Challenge and the Garveys Supervalue Autumn League will take place in Alice O Connors on Friday evening October 24 at 10pm.  West Waterford A.C. would like to remind all athletes running that we are indebted to our sponsors and without them we would not be able to hold such events.  For this reason we request all athletes to attend the prize-giving out of respect for our sponsors.  To this end we endeavour to inform all prizewinners in advance to facilitate their attendance.  If you are unable to attend please respond to the text and, as prizes will no longer be held for runners if possible nominate someone to pick up your prize on your behalf.

AMSTERDAM MARATHON

A number of the club’s athletes will be competing in the Amsterdam Marathon and Half Marathon this Sunday. It’s a marathon that has proved very popular over the last few years, being so flat is a major reason. All taking part are no strangers to marathons and have been training ever so diligently over the last few months and now all that’s left to do is get out there and reap the rewards of their training. Quite a number of them will be looking to record personal best times and judging on their performances over the last few months this is certainly within the bounds of possibility. We wish them all the best in their endeavours and we know they will do the club proud.

ARE YOU GETTING ENOUGH FLUIDS.

Over the past number of weeks we have covered the issues of carbohydrates and protein in the diet and also the need for hydration before, during and after training. This week covers the type of fluids we should be consuming as part of our training programme.
DURING TRAINING
· Think hydration, hydration, hydration
· Isotonic drinks every 15-20 minutes
· Fluids are better tolerated at room temperatures
· The drinks could include Powerade and Lucozade Sport
· It’s best to avoid carbonated drinks
· Sip the fluid as opposed to gulping the fluid

AFTER TRAINING
· 

Think fast, fast, fast- within 20 minutes of a training session or competition is the best time to ensure hydration and then within 60-90 minutes further fluids and appropriate carbohydrates and protein
· Adequate replenishment is important to ensure maximum performance at the next training session
· A mixture of nutrients is essential
· Water is not enough to re-hydrate the body; we need to be drinking hypertonic and isotonic drinks. The type of drink we choose will depend on our requirements. Water is a good thirst quencher but not always the best for re-hydration. Water contains no flavour, electrolytes or carbohydrates. Sports drinks on the other hand provide carbohydrates for extra energy, fluid for hydration and electrolytes such as sodium.
· Water is sufficient if exercise is less than 30 minutes and is of a low intensity
· If the training is greater than 30 minutes and is of a high intensity then we need to be drinking sports drinks. If your body can’t tolerate sports drinks then you need to be take CHO (carbohydrates)and sodium in other forms.
Choosing a fluid will depend on your bodily requirements- are you looking to replace fluids, carbohydrates or electrolytes or a combination of all three.
Sports drinks can be classified in to three groups-hypotonic drinks, isotonic drinks and hypertonic drinks.

HYPOTONIC DRINK ISOTONIC DRINK HYPERTONIC DRINK

Less than 6g of CHO per 100 ml Between 6-8 g CHO per 100 ml More than 8g of CHO per 100 ml
Use if you want to replace more fluid than CHO Use if you want to replace fluid and CHO in equal amounts Use if you want to replace more CHO than fluid
This drink is beneficial in hot weather with little physical activity Generally the most effect choice in most situations-team sports and individual sports Use in cold weather where dehydration is not a problem but there is large energy expenditure, eg. mountaineering and cross-country skiing

We need to read the labels on drinks to ensure that we are drinking the right fluids. In last week’s notes, there was an analysis of an athlete and his fluid plan. We all need to have a fluid plan to ensure that we are adequately hydrated for training and competition. As we all lose fluid at various rates, our hydration requirements are also different. Use the fluid plan below to set up your own individual fluid plan and use it as part of your training.

How to Develop your own Fluid Plan

Example of how to work out your own sweat loss in training and in matches

Your weight before exercise is = A  =   80         kg

Your weight after exercise is =     B   =   78.5       kg
(Note: weight yourself in the same clothes, shorts and tee-shirt)

Difference in weight is =    A-B =  C =    1.5 kg = 1.5L fluid loss

(Remember 1kg of weight loss = 1L fluid lost)

What amount of fluid did you drink during the session =   D =   1L          

How long was your training session =  E=   90 mins

Your allowable sweat loss is 2% of your weight before exercise = (2/100) x A = F =    (2/100) x 80 = 1.6kg = 1.6L       

The minimum fluid you need to replace is

(C+D) – F = G over E minutes = (1.5L + 1L) – 1.6L = 0.9L or 900mls over 90 minutes

Then work out what amount of fluid you should be drinking every 15 minutes of your training

(G/E minutes) x 15 minutes = (900mls/90 minutes) x 15 = 150mls every 15 minutes

The maximum fluid you should replace is

C+D = H over E minutes = 1.5L + 1L = 2.5L or 2500mls over 90- minutes

Then work out what amount of fluid you should be drinking every 15 minutes of your training

(H/E minutes) x 15 minutes = (2500mls/90 minutes) x 15 = 416mls every 15 minutes

Remember to take 1.5 x your sweat loss after your exercise session or training
= 1.5 x C =  1.5 x  1.5 = 2.25 L

WEST WATERFORD CLAIM MEN’S TEAM TITLE IN CORK TO COBH.

The results from the recent Cork to Cobh 15 mile road race have reached us and we are delighted to see that along with the great individual victory from Sandis Bralitis that Club’s Senior Men’s team took the laurels in the team competition scoring just 52 points with St.Finbarrs second on 133 points our scoring team members were Sandis Bralitis 1st Trevor Mason 18th and Martin McCarthy 33rd. Martin also finished 2nd over 45.well done to all.
